Jocko Willink was asked for the single habit that improves leadership, parenthood, and physical performance. His answer was direct. Wake up early enough to complete some form of physical activity before the day starts. Ten minutes counts. The modality is secondary. The sequence is what matters. Exercise before the day begins produces sharper thinking, better decisions, stronger interactions, and greater resilience across every domain of life. One habit. Every area of your life improves. Two years of structured, vigorous exercise reversed about 20 years of age-related structural changes in the hearts of sedentary 50-year-olds As the heart ages, it tends to shrink and stiffen, impairing cardiovascular function and increasing disease risk Dr. Ben Levine’s team gradually built participants up to 5–6 hours of weekly training, combining Norwegian 4x4 intervals, endurance exercise, and twice-weekly strength work By the end of the study, their 52-year-old hearts structurally resembled those of people roughly 20 years younger

The 4 nutrients most depleted by chronic stress that are rarely replaced: 1. Magnesium — burned through rapidly during cortisol activation 2. Zinc — immune and hormone function, suppressed by high cortisol 3. Vitamin C — adrenal glands require enormous amounts under stress 4. B vitamins — essential for neurotransmitter production and methylation Did you know this?

10 minutes of daily vigorous activity may do more for your longevity than walking 10,000 easy steps In a large accelerometer study, 1 hard minute matched ~53–94 minutes of light activity for all-cause mortality, cardiovascular outcomes, and type 2 diabetes For cancer mortality, 1 vigorous minute was equivalent to about 2.5 hours of light activity Any movement is certainly better than none, but if you want the most bang for your buck... Add intensity

You don't impose discipline on yourself for the sake of discipline. You can do that today. You can do that tomorrow. You can do that next week. But you can't do that for years. The foundation of the discipline needs to be the desire for freedom. 178-1:17:18

Hill sprints are starting to look like hill SPRINTS again! So grateful I GET to do this. You can live life with a “get to” mentality or a “got to” mentality—the choice is yours every day. Since last summer, I’ve gained so much gratitude for the things I GET to do again. When everything is taken from you and you can’t do anything under your own power, you realize just how much you took for granted. For me: coaching practice, playing in the yard with my kids, watching them compete in sports—even doing hill sprints. It wasn’t that long ago that I wouldn’t have been able to walk up that hill. Now, by the grace of God and the willpower to grind every day, I’m back to sprinting. Stop taking things for granted and appreciate the things we GET to do.

Jocko Willink dropped one of the most powerful mindset shifts I’ve ever heard: When someone attacks you and says “This is your fault” — even if it isn’t — take full ownership anyway. Feel your ego flare up? Anger rising? That’s your red flag. Call it out, detach, and respond with: “Yes, this is my fault. Here’s the mistake I made. Here’s exactly what I’m doing to fix it.” Even when you’re not fully to blame. Because the second you own it, you stop being the victim and start controlling the outcome. You win. Lewis Howes was visibly mind-blown listening to it. I was too. Extreme ownership isn’t just theory — it’s a weapon you can use in arguments, work, relationships, and life. When was the last time you took full ownership in a tough situation even when it wasn’t entirely your fault — and what happened?

Using the sauna after aerobic exercise improves VO₂ max more than training alone. People who performed 30 minutes of cycling and then sat in a sauna for ~15 minutes afterward saw greater gains in their VO₂ max after 8 weeks of training compared to those who did the workout without sauna. There’s also emerging evidence for strength training, with studies showing greater increases in markers of anabolic signaling associated with muscle growth with post-exercise heat exposure. The sauna has several health benefits. But it's also a powerful tool to amplify the body's adaptations to both endurance and strength training. Clip from my recent appearance on @ThomasDeLauer

You need to look at yourself every day and say, "Did I truly live the way I should be living today?" And then those standards need to be clear and then you need to apply them to your life. 174-1:21:00
